Calorie Deficit Explained: How Big Should It Be?

A deficit is the only mechanism behind fat loss. The useful question is how large, not whether.

What a deficit actually is

A calorie deficit is the gap between the energy you burn and the energy you eat. When that gap exists, the body covers it by releasing stored energy, mostly from fat, and body weight falls. When the gap is zero, weight is stable regardless of what the food is made of.

That is why every diet that works shares one feature: it produces a deficit. Low-carb, high-protein, fasting windows and meal timing all change how easy the deficit is to hold, and none of them replace it. A plan that does not produce a deficit will not produce fat loss, no matter how sound the rest of its reasoning is.

How large should the deficit be

For most people a deficit of 300 to 500 kcal a day is the practical range: enough to see weekly movement, small enough to protect training quality and muscle. Larger deficits do produce faster weight loss on paper, and they are harder to hold, harder to recover from and more likely to cost lean mass.

Expressed as a percentage of maintenance, 10% to 20% suits most people, 20% to 25% suits those with more fat to lose, and anything beyond 25% belongs under supervision. The table turns those percentages into expected weekly losses for a 2,400 kcal maintenance.

Why the target moves as you lose weight

A deficit is not a fixed number, because the number you subtract from falls as you get lighter. Someone who starts at 100 kg with a 500 kcal deficit will, after losing 10 kg, be eating the same amount while burning roughly 100 to 150 kcal less per day. Progress slows even when nothing about the plan has changed.

There is a second effect: as intake drops and weight falls, spontaneous movement usually falls with it, so expenditure drops by more than the change in body weight alone would predict. The fix is mechanical - recalculate maintenance every 5 kg and reduce intake by 100 to 200 kcal, or add 2,000 to 3,000 daily steps - rather than cutting harder in one step.

Setting the deficit from your own data

The most reliable deficit is the one you measure rather than the one you calculate. Eat at your estimated maintenance for two weeks, weigh in daily and take the weekly average. If the average is flat, that intake is your maintenance, whatever the equation said.

Then subtract 300 to 500 kcal from that measured figure and run it for another two weeks. A loss of 0.4% to 0.7% of body weight per week is a good landing zone for most people cutting. If the scale does not move, the deficit is smaller than the arithmetic suggests, and the cause is usually intake drift rather than metabolism.

Common mistakes that erase a deficit

Most stalled cuts are not metabolic mysteries. They are one of five arithmetic problems, and all five are fixable without cutting calories again.

  • Drinks and cooking oil not counted, which can be 300 kcal a day
  • Weekend intake not averaged with weekdays
  • Portion sizes drifting upward after the first month
  • Step counts falling as fatigue accumulates
  • Adding back exercise calories that the activity level already includes

How long to stay in a deficit

A deficit is a temporary state, not a permanent setting. Twelve to sixteen weeks is a reasonable block for most people, followed by a stretch at maintenance that lets training quality, sleep and appetite hormones recover. Trying to hold a deficit for a year is how people end up lean, exhausted and unable to maintain the result.

If losses stop for three weeks while intake and steps are genuinely unchanged, the honest response is a maintenance break, not a deeper cut. Diet breaks do not slow fat loss over months and they measurably improve adherence.

Deficits and muscle

Losing fat and losing muscle are different outcomes driven by the same deficit. Whether muscle is spared depends on three things: how large the deficit is, how much protein you eat, and whether you keep training hard enough to signal that the muscle is still needed.

Training is the strongest of the three. People who keep lifting heavy in a moderate deficit preserve lean mass well; people who switch to light weights and extra cardio lose more of it, even at the same deficit. Protein supports that signal rather than replacing it, and the usual range is 1.6 to 2.2 g per kilogram of body weight during a cut.

A very large deficit in a lean person is the combination that costs the most muscle, which is why the aggressive versions of a diet belong with supervision rather than in a plan you set yourself on a Tuesday.

Telling fat loss from water loss

The scale moves for reasons other than fat. Glycogen holds roughly three grams of water per gram of carbohydrate, so a low-carb week can show 2 kg of loss that is mostly water. Salt, alcohol, travel, illness, menstrual cycle and hard training all shift fluid by a kilogram or more.

This is why the first week of any deficit looks spectacular and the third week looks stalled. Judge progress on a seven-day average compared with the previous seven days, and treat the waist measurement as the second opinion. A falling waist with a flat scale is fat loss.

Restating the point

There is no diet in which fat loss happens without a deficit, and no deficit that is comfortable for everyone. The work is to find the largest deficit you can hold while training well, eating enough protein and sleeping, and then to stop cutting when the arithmetic says to.

How many calories is a 500 calorie deficit?

It means eating 500 kcal below maintenance every day, or 3,500 kcal below maintenance over a week. That is roughly 0.45 kg of fat per week, before water and glycogen changes are counted.

Can I lose weight without a deficit?

No. Weight can fluctuate for a week on water, salt and glycogen, but sustained fat loss requires the gap. A diet that appears to work without one is really producing a deficit you have not measured.

Is a 1,000 calorie deficit safe?

It is aggressive for most people. It can be appropriate at a high starting weight or under supervision, but the risks are real: muscle loss, poor training recovery, hunger, gallstones and a rebound once the diet ends.

Does the type of food matter in a deficit?

Not for the arithmetic, but it matters for holding the deficit. Protein and fibre reduce hunger, and a diet of mostly ultra-processed food is easy to overeat. Food quality is a tool for adherence, not a separate mechanism.

How do I know my deficit is working?

A weekly average weight loss of 0.4% to 0.7% of body weight, stable training performance and a waist measurement that falls over a month. If none of those move over three weeks of honest logging, the deficit is smaller than the plan assumes.

Should I eat back exercise calories?

No, if the activity level you selected already includes your training. Eating them back on top is the most common way a 500 kcal deficit quietly becomes a 200 kcal one.

Is a deficit the same as starving?

No. Starvation is a severe, prolonged lack of energy that damages health. A deficit of 300 to 500 kcal a day with adequate protein is a planned, reversible state that most healthy adults can hold for a few months.
