Does Body Recomposition Work at Maintenance Calories?

Recomposition is the phase where the scale stops being the scoreboard. The calorie target is easier than a cut; the patience required is not.

The short answer

Recomposition means losing fat and gaining muscle over the same months, with body weight moving very little. It needs three ingredients: calories near maintenance, protein high, and resistance training that progresses. Take maintenance from the TDEE calculator, then either hold it or run about 10 percent under; at a moderate activity level that is roughly 2,662 kcal held steady, or 2,396 kcal in a small deficit.

Who it suits matters more than the exact number. Beginners, people returning after a long break, and people carrying more body fat recomp most readily, because muscle growth is easiest when training is new and the deficit can be small. Experienced lean lifters find it slow to the point of invisible, and usually do better choosing a cut or a bulk.

Why the scale will look broken

If fat falls and muscle rises at similar rates, weight does not move. That is the point of the phase and also its main difficulty: the usual feedback loop disappears, and people conclude nothing is happening two weeks in.

The measurements that do move are the ones worth watching. The waist usually drops while the chest, arms and thighs hold or grow. Protein and training are the whole mechanism

Training has to progress, which means the loads or the reps rise over months. How long it takes, and how to tell

Realistically, three to six months before the mirror and the tape agree that something changed, and longer for anyone past their first year of training. Muscle accrues at roughly 0.25 to 0.5 percent of body weight per week for a beginner, which at 75 kg is 200 to 400 g, and fat loss at a small deficit runs slower than that.

Measure monthly rather than weekly: waist, then the tape-based body fat estimate, then photographs under the same light. Weight belongs in the set as well, because a recomp that is turning into a bulk or a cut will show up there first.

Is a recomp just a slow cut?

No, and the difference decides what you do when progress stalls. A cut accepts some muscle loss as a cost and judges itself by the scale; a recomp treats muscle as the point of the exercise. The calorie target sits higher, fat loss is slower, and the feedback comes from the tape rather than from the bathroom scale.

So the response to a plateau differs too. In a cut the usual instinct is to cut further; in a recomp it is to train better or eat slightly more, because the half of the equation that has stopped moving is the growth side rather than the energy side.

Training volume is the growth stimulus

Muscle grows in response to a demand that is repeated and slightly increasing. In practice that means enough hard sets per muscle group per week, taken close to failure, with a way to add load or reps over time. Around ten hard sets a week per muscle group is a reasonable working range for most people, spread across two or more sessions.

Cardio has a place, but it competes for recovery. If composition is the goal rather than endurance, keep it moderate, keep it away from the hardest lifting, and count the walking you already do. Two or three easy sessions a week plus a daily walk covers the health benefits without eating into the training that drives the recomp.

Sleep, stress and the parts no calorie target fixes

Growth happens between sessions, and the conditions that favour it are unglamorous: enough sleep, protein spread across the day, and training that is hard enough to matter but not so hard that recovery never completes. Controlled sleep restriction studies consistently report higher hunger and higher energy intake the next day, which is the wrong direction for a phase that depends on weight staying stable.

Alcohol and unmanaged stress belong in the same paragraph, because both disturb sleep and both tend to add unplanned calories in the evening. None of it is decisive on one night; all of it adds up over the three months a recomp takes to show.

When recomp is the wrong tool

If you are already lean and have trained for years, the two goals compete and the recomp rate is close to zero. A short cut followed by a controlled bulk will move both numbers faster and be easier to measure.

The same is true if training is not yet in place. Recomposition depends on a growth stimulus, so adding calories or protein to a programme that is not progressing produces neither muscle nor fat loss. Fix the training first, then set the calories around it.

How to use this

Take maintenance from the TDEE calculator at an honest activity level, hold it or drop 10 percent, and set protein with the protein calculator. Can you really lose fat and gain muscle at once?

Yes, particularly as a beginner, after a layoff, or with body fat above roughly 20 percent for men and 30 percent for women. The rates are slow on both sides, which is why weight can stay flat for months while composition changes.

Should I eat at maintenance or in a deficit for recomp?

Maintenance suits most people and preserves training quality. A 10 percent deficit speeds fat loss and slows muscle gain; a 20 percent deficit is a cut, and muscle gain stops being a realistic expectation.

How much protein do I need for recomp?
