How Much Protein Do You Need Per Day?
Protein is the only macronutrient with a minimum that matters. Here is the range and how to hit it.

The short answer
For healthy adults who train, 1.6 to 2.2 g of protein per kilogram of body weight per day covers building muscle and protecting it during a cut. Someone who does not train needs about 0.8 to 1.0 g per kg, which is the amount set to prevent deficiency rather than to optimise anything.
The upper end of the range is not a target to chase. Once intake passes roughly 1.6 g per kg, extra protein stops adding muscle for most people, and the benefit of going higher is mostly about appetite and holding onto lean mass in a deficit.

Why protein is different
Fat and carbohydrate have no practical minimum; the body can make what it needs from other sources and adapt intake down. Protein supplies the amino acids the body cannot synthesise, so there is a floor below which tissue repair and immune function suffer.
Protein is also the most satiating macronutrient and the one with the highest energy cost of digestion, which is why higher-protein diets make deficits easier to hold without any metabolic magic. Those two effects explain most of the advantage a high-protein diet shows in trials.
Does it matter when you eat it?
Daily total matters far more than timing, but distribution is not irrelevant. Muscle protein synthesis responds to each meal, so spreading intake across three to five meals of 25 to 40 g works slightly better than eating the same total in one sitting.
The size of that effect is small next to hitting the daily target at all. If you eat one large protein meal a day and hit 1.8 g per kg, you are in a better position than someone grazing on small amounts that add up to 1.0 g per kg.
Protein quality and plant-based diets
Animal proteins are complete and highly digestible, which makes them efficient at delivering the essential amino acids. Plant proteins vary: soy and quinoa are complete, while most pulses, grains and nuts are lower in one or more essential amino acids.
That is a practical detail rather than a reason plant-based diets cannot work. Eating a variety across the day covers the gaps, and the usual advice is to aim about 10% higher on total protein when the sources are mostly plant-based. Leucine, the amino acid that triggers muscle protein synthesis, is lower in plant foods, so larger portions do the same job.
Cutting, bulking and age
Three situations push the target upward. A calorie deficit, because the body is more willing to break down muscle for energy when energy is scarce. A very lean physique, because there is less fat to draw on and lean tissue is more at risk. And older age, because the muscle-building response to a given amount of protein weakens, which is why 1.2 to 1.6 g per kg becomes the working floor after 65 rather than 0.8.
Bulking is the one case where the standard range is usually enough. When calories are plentiful, the limiting factor is training stimulus rather than protein, and forcing intake past about 2.2 g per kg mostly displaces carbohydrate that would have fuelled the training.
Is a lot of protein bad for your kidneys?
In people with healthy kidneys, higher protein intakes in the ranges discussed here have not been shown to cause kidney damage. The concern comes from advice given to people who already have kidney disease, where protein restriction is part of treatment.
If you have reduced kidney function, a single kidney, or you are on a protein-restricted diet, the ranges on this page do not apply and a clinician should set your target. The same caution applies to some rare metabolic conditions.
Hitting the number in practice
A target of 140 g is less intimidating once it is broken into ordinary portions. The list below covers most of a day without any supplement.

How the calculator sets your number
The protein calculator multiplies your body weight by a factor chosen from your goal and training load, then converts the grams to calories so the macro calculator can subtract them from your daily target. In imperial mode your weight is converted to kilograms first.
The result is a starting range rather than a precise requirement. If the number feels impossible to eat, start at the lower end of the range, keep training, and raise it only if recovery and strength suggest you should. If it feels low and you are cutting, the higher end is the safer choice.
What protein powder is actually for
Powder is a convenience food, not a requirement. It exists because 30 g of protein from a scoop costs less effort and fewer calories than the food equivalent, which matters most at breakfast and after training when appetite is low.
Whey, casein, soy and pea isolates all deliver a similar muscle-building response when matched for leucine content. The differences between them are digestion speed, taste and price rather than outcome, and none of them does anything that a chicken breast cannot.
Signs you are not eating enough
The symptoms of a low protein intake are quiet rather than dramatic: slow recovery between sessions, strength that drifts down through a cut, hair and nails that seem weaker, and feeling hungry soon after meals. None of those is specific to protein, which is why the intake is better measured than guessed.
A quick check is to log one ordinary day and compare the total with the range on this page. Most people who suspect they eat a lot of protein find they are below 1.2 g per kg, with the shortfall at breakfast, which is the meal where protein is most often replaced by carbohydrate.
