How Many Calories Are in a Gram of Protein, Carbs and Fat?

Four numbers do most of the work in every macro calculation. They are measured averages rather than laws, and knowing that is what keeps the arithmetic honest.

The short answer

Protein and available carbohydrate are worth about 4 kcal per gram, fat 9 and alcohol 7. Multiply the grams of each by its factor, add the results, and you have the energy in a meal without looking anything up.

The factors are Atwater averages from mixed diets. They are the right tool for planning and the wrong tool for precision: single foods vary by several percent, labels are allowed to vary more, and fibre behaves differently from the rest of carbohydrate.

Turning grams into calories

Take a 150 g chicken breast with 31 g of protein and 3 g of fat. Protein and fat scale: 31 x 4 = 124 kcal and 3 x 9 = 27 kcal, or 151 kcal in total before the small losses that keep the printed label slightly lower.

Now a bowl of porridge made from 50 g of dry oats: 8 g of protein, 5 g of fat and 33 g of carbohydrate. That is 32 plus 45 plus 132, so about 209 kcal. Do the sum twice and it becomes automatic; the only real skill is reading the grams accurately.

Two things trip people up. Rounding, because the factors give a clean answer while a label may sit 20 percent away. And alcohol, because drinks rarely print anything but the percentage strength, so those calories have to come from volume instead.

Working backwards from a label

The same arithmetic runs in reverse. A yoghurt printing 120 kcal with 5 g of protein, 4 g of fat and 13 g of carbohydrate checks out at 20 + 36 + 52, or 108 kcal. A gap that size is normal rounding, fibre and label tolerance rather than evidence of anything dishonest.

Running the check occasionally is the quickest way to learn which products are honest about portions. A snack bar claiming 200 kcal with 25 g of carbohydrate and 12 g of fat has already accounted for 208 kcal from those two lines alone, before its protein is counted, so the printed figure cannot be right.

Why fat is worth more than twice carbohydrate

A gram of fat carries more hydrogen to oxidise, and that is the whole explanation. In a bomb calorimeter it yields about 9.4 kcal per gram and the body captures nearly all of it, while carbohydrate gives about 4.1 kcal before the factors are rounded to 4 and 4.

The practical consequence is energy density. Cutting 10 g of fat removes about 90 kcal; cutting 10 g of carbohydrate removes about 40. It is why a small amount of oil, cheese or nuts can quietly add several hundred calories to a day that otherwise looks careful.

Alcohol is 7 kcal a gram, and the body burns it first

Ethanol yields about 7 kcal per gram, and there is no store for it. The liver oxidises it as a priority, so the fat and carbohydrate in the same meal wait while the alcohol is cleared, which is one reason a heavy evening often shows up on the scale the next morning.

Since strength is the only number on the label, the arithmetic has to start from volume. A 175 ml glass of 13 percent wine holds about 23 ml of ethanol, roughly 18 g, and therefore about 126 kcal before any residual sugar. The same glass at 10 percent is closer to 97 kcal.

Fibre, sugar alcohols and net carbs

Fibre is carbohydrate the small intestine does not absorb. It reaches the colon, where bacteria ferment it into short-chain fatty acids worth roughly 2 kcal per gram, so a high fibre food delivers less energy than its total carbohydrate line suggests.

Sugar alcohols follow the same logic. Most polyols count as about 2 kcal per gram on US labels, and erythritol is credited with roughly 0.2 because it is absorbed and excreted almost unchanged. That is why a bar can print a modest calorie figure beside a long carbohydrate line, and the number is not a trick when the polyol is named.

Do the factors change from person to person?

Slightly. Absorption depends on the food matrix and on the individual, gut bacteria recover energy from fibre at different rates, and cooking changes how much of a food is available at all. The factors already bake in an average, which is why they work on a mixed diet rather than a single meal.

The differences are real but small next to the error in estimating portions. Weighing food for a week teaches more about where your calories actually come from than any refinement of the 4, 9 and 7 themselves.

Once the factors are known, the arithmetic stops being the hard part. Deciding what to eat for years is the hard part, and it is not solved by a fourth decimal place.

Frequently asked questions

How many calories are in 1 gram of fat?

About 9 kcal per gram, printed as 9 on labels under the Atwater system. That is more than twice the 4 kcal per gram of protein or carbohydrate, which is why small amounts of oil and cheese move a daily total so much.

Is 4 calories per gram correct for protein?

It is the rounded Atwater factor. The gross energy of protein is nearer 5.65 kcal per gram, but oxidising it leaves urea that still holds energy, so the body recovers about 4. The same correction is why protein has the highest digestive cost of the three macros.

Does alcohol really have 7 calories per gram?

Yes, about 7 kcal per gram of ethanol, and the body cannot store it. Because drinks print strength rather than grams, calories have to be estimated from volume: a 175 ml glass of 13 percent wine holds roughly 18 g of ethanol, so about 126 kcal.

Why does my label not match the arithmetic?

Roundings, fibre, sugar alcohols and the legal tolerance all move the printed figure, and labels may be off by up to about 20 percent. Check that the numbers are in the right ballpark rather than expecting them to add up exactly.

Can these factors be used for every food?

They are designed for mixed diets, and they are good enough for planning. Whole foods, alcohol and anything reformulated are better read from a composition database, which measures the specific product rather than applying an average to it.
