How Many Calories Does Running Burn?

Running costs about 9.8 MET, or roughly 12.9 kcal a minute at 75 kg. Here is the arithmetic, and where it stops being useful.

The short answer

Running at 6 mph, about 10 minutes a mile, costs 9.8 MET: the value the Compendium of Physical Activities assigns to that pace. Where the number comes from

Exercise energy cost is estimated from MET values, where one MET is the energy you spend sitting still. The conversion is kilocalories per minute = MET x 3.5 x body weight in kilograms / 200, the standard shortcut from oxygen consumption to heat. It is the same arithmetic the calculator runs when you pick an activity and a duration.

Two things follow. The only personal inputs are body weight and the MET value for your pace, so a fit and an unfit runner of the same weight get the same estimate even though their true cost differs. And MET values are population averages, so any single session carries an error band of roughly 10% to 20%.

Pace moves the number more than distance

The same mile costs very different amounts depending on how fast you cover it, because cost tracks intensity per minute. Jogging and running are separate entries in the Compendium, not one sliding scale, which is why the table jumps rather than glides.

Why body weight drives the result

Moving a heavier body over the same ground takes more work, so the calorie estimate scales roughly with mass. Going from 55 kg to 95 kg nearly doubles the 30 minute figure: 283 kcal against 489 kcal at the same pace. Nothing else in the formula moves as much.

This is also the reason the number falls as you lose weight, and why the same run stops producing the same deficit after a year of training. It is not the formula breaking; it is the formula doing exactly what it says.

What the treadmill display leaves out

Most machines report gross energy, which includes the calories you would have burned sitting still. Net cost - the extra you spent by running instead of resting - is lower by roughly one MET, about 5% to 10% of the total. Reading a machine number as a bonus you can eat back therefore overstates the bonus.

Outdoors adds air resistance, which is small at jogging pace and grows with speed, while holding the handrails or letting the belt carry your stride reduces the work you actually do. A 1% incline is the usual convention for making a treadmill session closer to outdoor flat running.

Why running burns less than the arithmetic suggests

A hard session does not add its full cost to the day. The body partly compensates: you move less afterwards, appetite tends to rise with training volume, and a demanding run can displace incidental movement for the rest of the day. Studies of energy balance consistently find that weight change is slower than the arithmetic predicts.

None of that makes the run worthless. It means the run is best treated as one input among several rather than a licence to eat, and that the scale is the honest arbiter over weeks, not a single session's estimate.

How to use the number

Use it for planning, not accounting. If you want the run to show up as weight change, start from a calorie target and treat the training as the reason you can hold that target comfortably rather than as extra credit.

Keep the estimate in perspective: 39 minutes of running covers 500 kcal at 75 kg, which is less than the daily deficit behind half a kilo a week. Training earns fitness first and calories second.

What a weekly running habit adds up to

Single sessions look impressive; weeks are what change weight. At 75 kg and 6 mph, a 30 minute run is 386 kcal. Run it three, four or five times a week and the weekly total is still a modest slice of the 7,700 kcal that a kilogram of body weight represents - so running alone rarely produces fast weight change unless the diet is adjusted alongside it.

The table is deliberately unflattering. It is the honest version of the arithmetic, and it explains why people who run regularly but eat back their sessions stay the same weight for years, and why the deficit is the part worth managing.

Choosing a pace you can repeat

A pace you can hold three times a week beats a faster pace you dread, and the maths agrees: the weekly total depends on sessions completed, not on how hard any single one felt. If 6 mph is conversational, that is your pace. If it leaves you unable to speak a sentence, the estimate above is buying you fitness more than it is buying you calories.

Frequently asked questions

How many calories does running burn per mile?

At 6 mph a mile takes ten minutes, so a 75 kg runner spends about 129 kcal a mile. The common rule of thumb of 0.75 x body weight in pounds lands in the same range, which is why it is worth remembering even though the MET arithmetic above is more precise.

Does running burn more calories than walking?

Per minute, much more: 9.8 MET against 3.5. Over the same distance the gap narrows because walking takes about twice as long to cover it, but it does not close. If a page tells you the two are identical per mile, the author is comparing net cost and reporting it as gross.

Should I eat back the calories I burn?

Usually not, or only partly. Appetite rises with training volume and the body offsets some of the cost by moving less later in the day. Eating back every estimated calorie is the most common way a well-run deficit quietly turns into maintenance.

How long do I need to run to burn 500 kcal?
