Is Resting Heart Rate a Good Fitness Marker?

A morning pulse is one of the few cheap measurements that responds to training. It also moves for a dozen reasons that have nothing to do with fitness.

The short answer

Resting heart rate is how often your heart beats per minute when you are awake, still and calm. Train aerobically for a few months and it usually falls, because the heart pumps more blood per beat. That is a real adaptation, and it is why the number is used as a marker of aerobic fitness.

It is a blunt marker. The figure moves with sleep, caffeine, alcohol, illness, hydration, room temperature and stress, which is why a single reading is close to meaningless and a morning trend over weeks is informative. At a resting pulse of 60, the heart rate calculator gives a maximum of 187 bpm and a reserve of 127 bpm, which is what the Karvonen zones are built from.

What actually sets resting heart rate

The dominant factor is stroke volume, the amount of blood the heart moves with each beat. A heart that moves more per beat needs fewer beats to deliver the same output, which is why endurance training lowers the number and why detraining raises it again within weeks.

Genetics set a large part of the baseline. Two people with identical training histories can differ by ten beats a minute, and body size, age and thyroid function all shift the number as well. Temperature, altitude and dehydration move it day to day, and caffeine, nicotine and alcohol move it within hours.

Why training lowers it

Aerobic training increases the volume of the left ventricle and the amount of blood the heart can hold, which raises stroke volume and lets the heart work more slowly at the same output. The parasympathetic nervous system also exerts more influence at rest, which slows the intrinsic pacemaker.

The change is quick at first and then slow. Many people see several beats fall within the first two months of consistent easy running or cycling, then another few beats over a year of sustained training. Someone who stops training typically drifts back towards their old figure within a couple of months.

How to measure it so the number means something

Measure before you get out of bed, or after five minutes of sitting still, and use the same method every time. Count for 30 seconds and double it, or count for a full minute if the rhythm is irregular. A wrist device at rest agrees well with a chest strap; during hard intervals it does not, but this measurement is taken at rest.

Take an average of three mornings rather than trusting one. Day-to-day variation of three to five beats is ordinary, and anything smaller than that is noise rather than progress. Write it down with the date, and read the monthly direction rather than the week.

What pushes it up temporarily

The commonest causes of a sudden rise are a hard session the previous evening, alcohol, dehydration, a warm room, poor sleep, stress at work and the early stage of an infection. A resting pulse five or ten beats above your normal on a morning when you feel flat is useful information about recovery, not a fitness verdict.

The calculator accepts resting values between 30 and 120 bpm and falls back to 60 outside that range, so a mistyped figure produces zones that look plausible and are wrong. Check the number before you use the zones for training.

What the number is associated with

Across large cohort studies, a higher resting heart rate is associated with higher cardiovascular risk and a lower one with better aerobic fitness, and the association holds after adjusting for the usual confounders. That is a population-level association rather than a diagnosis for one person: many people with a pulse in the eighties are perfectly healthy, and a low pulse is not proof of anything on its own.

The relationship is also partly circular. A low resting pulse usually reflects a well trained heart, and the training is what carries the benefit. The pulse is a convenient summary of a habit rather than a mechanism to change directly.

When the number should be checked by someone else

A resting pulse under about 40 without a training history to explain it, a pulse consistently over 100 at rest, an irregular rhythm, or a pulse that comes with dizziness, breathlessness, chest discomfort or fainting all deserve medical attention rather than a training adjustment.

The same applies to a resting pulse that rises steadily over weeks without an obvious cause. This page describes a trend marker for healthy adults, not a screening tool, and nothing here is a diagnosis.

How to use it in training

The most practical use is recovery monitoring. If your morning pulse is several beats above normal and the session ahead is a hard one, an easy day costs little and may save the week. It is a nudge rather than a rule, and it is most useful when you already track training load.

The second use is the zones. Resting heart rate is an input to the Karvonen method, so an out-of-date figure shifts every boundary: at a resting pulse of 60 the aerobic base zone runs from 136 to 149 bpm, and at 50 it runs lower. Re-measure the resting number every few months and update the calculator rather than leaving a stale figure in place.

How to use this

Take three morning readings, average them, and put the figure into the heart rate zone calculator. Then leave it alone for a month and take another set. The direction of travel is the signal, and it is worth more than any single measurement.

Should I skip training if my resting pulse is high?

Use it as one input rather than a command. A few beats above normal with good sleep and no other symptoms is usually nothing; a large rise with fatigue, a sore throat or a hard session the night before is a good reason to make the day easy.
