How Much Water Should You Drink a Day?
Eight glasses is a slogan, not a requirement. Here is how the target is really set and how to check it.

How much water do adults actually need
For healthy adults the usual reference is about 2.7 litres of total fluid a day for women and 3.7 litres for men, from all drinks and food combined. That sounds like a lot until you notice that food supplies roughly 20% to 30% of it for a normal mixed diet.
Translating that into drinking is where the simple advice comes from: around 1.5 to 2 litres of actual drinks a day for most people, more in heat or with training. The requirement scales with body weight, which is the version the calculator uses: roughly 30 to 35 ml per kilogram per day.

Where eight glasses comes from
The eight-glass rule is a simplification of a recommendation that was never meant to describe plain drinking water. It survives because it is memorable and because the downside of drinking a little more water is small for healthy kidneys.
The problem with a fixed number is that it ignores the two variables that matter most: body size and how much you sweat. A 60 kg office worker in winter and a 95 kg athlete training twice a day do not have the same requirement, and the gap is more than a litre.
What increases or decreases your need
Sweat is the biggest single factor. An hour of hard training in warm conditions can add 1 to 1.5 litres, and the loss continues after the session as the body cools. Heat, humidity, fever, vomiting and diarrhoea all raise the requirement sharply, and the last two are the situations where dehydration becomes a clinical problem rather than an inconvenience.
Pregnancy and breastfeeding raise fluid needs, breastfeeding substantially. Older adults need to drink more deliberately, because thirst becomes a less reliable signal with age. Some medications, including diuretics, change fluid balance in ways that need a clinician rather than a calculator.
- Training in heat: add 0.5 to 1.5 L per hour of sweating
- Pregnancy: add roughly 0.3 L a day
- Breastfeeding: add roughly 0.7 L a day
- Fever or illness: increase, and follow medical advice
- Cool weather, low activity: the base estimate is usually enough
Do coffee, tea and food count?
Yes. Coffee and tea contribute to daily fluid intake, and the mild diuretic effect of caffeine does not outweigh the volume of the drink itself at ordinary intakes. A cup of coffee counts roughly as much as a cup of water, minus a small amount.
Food contributes more than most people realise: soup, fruit, vegetables, yoghurt and cooked grains all carry significant water. The estimate at the top of this page already assumes an ordinary diet supplies part of the total, which is why the drinking target is lower than the total fluid figure.
Hydration around training
For sessions under an hour in normal conditions, water before and during is enough. For longer or hotter sessions, the practical approach is to drink 400 to 600 ml in the two hours before, then 150 to 250 ml every 15 to 20 minutes during the session.
Weighing yourself before and after a long session is the most accurate hydration test available: each kilogram lost is roughly a litre of fluid. Replacing 125% to 150% of that loss over the next few hours, with some sodium in the food or drink, replaces the deficit and accounts for the urine you will produce while rehydrating.
Electrolytes and sports drinks
Sodium is the electrolyte lost in meaningful amounts through sweat, and it matters for sessions beyond about an hour or for people who sweat heavily and visibly. For a typical gym session, water and a normal meal replace what was lost.
Sports drinks are useful when sweat losses are large and a session is long or repeated within a day. For general hydration they are an expensive way to consume sugar. A pinch of salt in food and a glass of water does the same job for most people.
Too little and too much
Dehydration shows up as thirst, dark urine, headache, fatigue and reduced concentration, and in exercise as a rising heart rate at the same pace. Losing 2% of body weight in fluid is enough to measurably reduce performance.
Drinking far beyond thirst is also dangerous. Hyponatraemia, where blood sodium falls to unsafe levels, occurs when large volumes of plain water are consumed faster than the kidneys can excrete them, and it has occurred in endurance events. The practical rule is to drink to thirst, plus a planned amount in heat, rather than to a fixed maximum.
Practical checks you can use
Three signs are worth more than a measuring jug. Urine that is pale straw coloured suggests adequate hydration, dark amber suggests drinking more, and completely clear urine all day suggests you may be drinking more than you need. Thirst is a reliable signal in healthy adults who are not training hard.
If you want a number, the weight-change method during training is the most accurate. For everyday life, aiming for pale urine and drinking with meals covers almost everyone.
How the calculator estimates your target
The water calculator multiplies body weight by a millilitre-per-kilogram factor, then adds a training allowance based on the minutes you enter. The result is total fluid including drinks and food, so the drinking figure it displays is lower than the total.
It is an estimate for healthy adults. Fever, vomiting, diarrhoea, heart failure, kidney disease and some medications change fluid balance enough that a clinician should set the target, and nothing on this page overrides that.
Building the habit without counting
Most people who hit a fluid target do it with routine rather than arithmetic: a glass with every meal, a bottle on the desk refilled twice, a drink before and after training. Those three anchors cover around 1.5 litres for most adults without any tracking.
If you drink little during the day, raise it gradually. Rapidly adding two litres usually ends in frequent trips to the bathroom and an abandoned habit within a week, whereas adding a glass per meal is sustainable and produces the same intake by the end of the month.

How much water should I drink a day?

Only for long or repeated sessions with heavy sweating. Water plus a normal meal replaces fluid and sodium for most training sessions under an hour.
How do I know if I am dehydrated?
Dark urine, thirst, headache, fatigue and a raised heart rate at a familiar pace are the usual signs. Pale straw-coloured urine is the everyday check that needs no equipment.
Is it possible to drink too little without feeling thirsty?
Yes, particularly in older adults and during cold weather, when thirst is a weaker signal. A fixed routine - a drink with each meal - covers that gap better than relying on thirst alone.
